| The podcast is a good idea. When I did it I just winged it the first couple of weeks. When the intervals got longer I timed myself on a watch. I am not sure what you mean by "bring the speed up and down" I run outdoors so when I run I run when I walk I walk. Do you use a threadmill? There is a couple of C25K threads in this forum. Look at the one Clogger started. Most of the people in that thread used thread mills.
